The deadlift ends with the bar in the hands. Everything the legs, hips, and back produce — the strength developed over years of training, the technique refined over thousands of reps — passes through the grip on the way to the bar. When the grip fails, the lift fails. Not because the muscles gave out. Because the connection between the athlete and the bar gave out first.

This guide covers every grip option available for the deadlift: what each one does mechanically, when it is appropriate, what its limitations are, and how to use it correctly. It also covers the bars and accessories that support each grip method — because grip and equipment are not separate topics.

The four grip options

Double overhand

Both hands pronated — palms facing toward the lifter, thumbs pointing inward toward each other. The most natural grip position and the one that develops grip strength most directly. Both hands work symmetrically, the bar loads the fingers equally on both sides, and the limiting factor is pure crush strength in the hands.

Double overhand is the correct grip for the vast majority of training. It develops the grip strength that every other method either compensates for or builds upon. It is symmetrical, so it does not create the muscular imbalances that mixed grip can produce over time. It is the grip used for all accessory pulling work, for warm-up and submaximal sets, and for any athlete whose primary training goal does not require maximal singles at competition loads.

The limitation is load. As the deadlift approaches maximal weights, the finger flexors reach their limit before the legs and back do. The bar begins to roll out of the hands — rotating from a position where the fingers can close over it toward a position where the knuckles face backward and the fingers cannot generate enough closing force to hold. This is the mechanical reason mixed grip and hook grip exist: both solve the rolling problem through different mechanisms.

For most athletes, double overhand should be the primary grip for all training until the load reaches the point where grip genuinely becomes the limiting factor rather than the target muscles.

Mixed grip

One hand pronated (palm toward the lifter), one hand supinated (palm facing away). The two opposing forces on the bar prevent it from rolling — the supinated hand catches the rotation that the pronated hand cannot hold. The result is a more secure grip at heavier loads with no change in hand structure or technique requirement.

Mixed grip allows heavier loads to be held than double overhand and requires no tape, no warm-up period, and no specialised technique to learn. This is why it became the standard competition grip in powerlifting and why most lifters encounter it early in their training.

The limitations of mixed grip are two. First, the supinated hand is in a position that loads the bicep tendon differently — with the elbow locked out and the arm supinated under maximal load, any bicep contraction increases the risk of bicep tendon rupture. This risk is real but manageable: keep the arm completely straight on the supinated side, never think about pulling with the bicep, and do not use mixed grip for high-rep sets where fatigue might cause the arm to bend under load.

Second, training exclusively with mixed grip in the same hand orientation creates asymmetric muscular development and rotational stress on the spine over time. The solution is to alternate which hand is supinated across sessions, or to use mixed grip only for maximal efforts and train all other pulling with double overhand.

Hook grip

Both hands pronated — same as double overhand — but with the thumb wrapped around the bar first, and the index and middle fingers wrapped over the thumb. The thumb is trapped between the fingers and the bar, and the pressure of the bar on the trapped thumb creates a mechanical lock that prevents the bar from rolling.

Hook grip is the standard grip in Olympic weightlifting and is increasingly used by powerlifters who want the security of mixed grip without the asymmetric loading. Once learned, it is the most secure grip available for heavy pulling — more secure than mixed grip at equivalent loads, and without the bicep tendon risk.

The cost is learning time and initial discomfort. The thumb takes direct compressive load from the bar, which is painful until the tissue adapts. Most lifters report 4–8 weeks of regular hook grip practice before the discomfort becomes tolerable. Weightlifting tape protects the thumb through this adaptation period and makes the early weeks of hook grip practice significantly more manageable.

Wrap the thumb from the base to just below the nail, covering the joints that take the most pressure. One to two layers is usually sufficient. The tape does not change the mechanics of the hook grip — it simply reduces the direct skin pressure on the thumb under load. Over time as the thumb adapts, tape becomes optional for most loads and reserved for maximal efforts.

Hook grip requires maintaining the grip lock through the entire pull. The thumb must stay trapped under the fingers from setup to lockout. Any loosening of the fingers releases the lock and the grip becomes standard double overhand.

Straps

Lifting straps transfer the load from the fingers to the wrist, allowing the target muscles — posterior chain, lats, traps — to be trained at intensities beyond what the grip can hold unaided. Straps are not a substitute for grip development. They are a specific tool for specific purposes: training the deadlift at loads or volumes where grip failure would otherwise cut the set short before the target muscles are adequately challenged.

Strategically used straps produce better long-term outcomes than straps used on every set. Train grip hard on all double overhand work. Develop hook grip or mixed grip for heavy sets. Use straps when the grip has genuinely been trained and the goal is to continue loading the posterior chain beyond the grip's current capacity.

Mechanically different from loop straps. One loop around the wrist, one loop around the bar, the figure-8 crossing point provides a mechanical lock rather than a friction hold. Setup is faster than loop straps and the risk of the strap slipping mid-lift is essentially eliminated. The mechanical lock holds at any load without requiring increasing wrap tension that can compress the wrist uncomfortably.

The bar matters for grip

Grip experience on the deadlift is not just about the hands — it is also about the bar. Shaft diameter, knurling aggressiveness, and bar length all affect how the bar sits in the hand, how quickly grip fatigue accumulates, and how effectively each grip method works.

How to set up each grip

Double overhand setup: Stand over the bar with shins close. Hinge down, grip the bar with both hands at roughly shoulder width, thumbs wrapping around the bar from below. Create lat tension before unracking — think of bending the bar or protecting the armpits. This tension keeps the bar close during the pull.

Mixed grip setup: Same as double overhand but one hand flips to supination before gripping. The supinated hand typically goes on the dominant side. Keep the supinated arm completely straight throughout — any bend risks the bicep. Alternate which hand is supinated across sessions.

Hook grip setup: Grip the bar with both hands pronated. Place the thumb along the bar first, then close the index and middle fingers over the thumb, pressing it against the bar. The pressure should be felt on the pad of the thumb below the nail. Squeeze hard — the security of hook grip depends entirely on how tightly the fingers trap the thumb. Apply weightlifting tape to the thumb before gripping if working up to heavier loads.

Strap setup (loop straps): Thread the hand through the loop so the tail exits on the thumb side. Position the wrist strap on the back of the wrist just above the joint. Wrap the tail around the barbell away from you — in the direction that tightens under load rather than loosening. Close the hand around bar and strap simultaneously.

Programming grip training around the deadlift

Grip strength responds to direct stimulus. Expecting the deadlift alone to develop competition-level grip capacity is optimistic at best. The most effective approach for building grip that does not limit the deadlift is threefold.

First, prioritise double overhand on all submaximal and accessory work. This directly trains the grip musculature under the loads and durations that matter.

Second, develop hook grip if mixed grip asymmetry is a concern or if the sport demands it. Four to eight weeks of consistent hook grip practice produces adaptation — it does not require abandoning straps or mixed grip entirely during this period.

Third, add specific grip training: hand grippers, thick bar work, loaded holds at competition-weight deadlift heights. Two to three short grip sessions per week alongside normal training produces measurable improvement in four to six weeks.

FAQ

Which grip should I use for heavy deadlifts?
Mixed grip or hook grip for near-maximal and maximal efforts, double overhand for everything else. The choice between mixed and hook depends on personal preference, bicep tendon history, and sport requirements. Powerlifting competition does not specify grip — both are used at elite level. Olympic weightlifting uses hook grip exclusively.

Is mixed grip dangerous?
The risk is bicep tendon rupture on the supinated side if the arm bends under load. Keep the supinated arm completely straight, never pull with the bicep, and do not use mixed grip for high-rep sets where fatigue could cause the arm to bend. The risk is real but low when technique is correct.

When should beginners start using straps?
When grip genuinely becomes the limiting factor on working sets — meaning the grip fails before the target muscles are adequately trained. For most beginners this takes several months of training. Starting too early prevents grip development that will be needed later.

Do straps affect deadlift performance negatively?
When used strategically, no. When used as a substitute for grip development on every set, they prevent the grip strength that eventually becomes necessary at heavier loads. The correct approach: train grip on lighter sets, use straps when the goal is posterior chain volume beyond what grip can currently support.

How long does hook grip take to learn?
The mechanical technique is learned in one session. The adaptation of the thumb tissue to the compressive load takes four to eight weeks of regular practice. Use weightlifting tape throughout the adaptation period to make early sessions more manageable.
